The glycemic index comes up constantly in nutrition articles, but it’s not always explained clearly. The idea behind it is actually fairly simple: it’s about how quickly the carbohydrates in a particular food raise blood sugar (glucose), compared against a reference food like pure glucose or white bread.
What the glycemic index actually measures
The glycemic index (GI) is a number from 0 to 100 that reflects how quickly and how much blood glucose rises after eating a set amount of carbohydrate from a given food. High-GI foods (generally above 70) — white bread, some types of potato, sugary cereal — cause a fast, fairly sharp rise in blood sugar. Medium-GI foods (56-69) and low-GI foods (55 and below) — most legumes, many vegetables, and whole grains — lead to a slower, more gradual rise in glucose.
Where the differences come from
A food’s GI depends on several things: the type and structure of its starch, the amount and kind of fiber it contains, how processed it is, and whether fat or protein is also present in the meal. Boiled potatoes, for instance, have a higher GI than most legumes, partly because their starch is broken down easily by digestive enzymes. Whole-grain bread typically has a lower GI than white bread, thanks to fiber that slows digestion and sugar absorption.
Glycemic index vs. glycemic load
It’s worth knowing that the glycemic index on its own doesn’t account for portion size. That’s why glycemic load (GL) exists alongside it — it factors in not just how fast the carbs are absorbed, but how much carbohydrate is actually in a typical serving of that food. Watermelon, for example, has a fairly high glycemic index, but because a typical serving is low in total carbohydrate, its glycemic load stays fairly low. That’s why glycemic load is often a more practical measure than the index alone when thinking about how a specific meal will affect blood sugar.
Why this matters
Low-GI foods tend to produce a smoother rise in blood sugar and a more gradual sense of fullness, which many people find helpful for managing appetite throughout the day. For people with diabetes or prediabetes, tracking glycemic index and load is one tool — alongside total carbohydrate intake and a doctor’s guidance — for building a diet with a more predictable effect on glucose levels. Sharp blood sugar spikes after high-GI meals are also often followed by a fast drop in glucose, which can show up as hunger or an energy slump not long after eating.
How to lower a meal’s overall glycemic effect
In practice, there’s no need to avoid every high-GI food — it’s much easier to pair them with things that slow carbohydrate absorption. Adding protein, healthy fat, or fiber to a high-GI food — olive oil with pasta, or avocado on toast — lowers the overall glycemic effect of the meal. How something is cooked matters too: cooking grains or potatoes longer generally raises their GI compared to a less-cooked version, while cooling boiled starchy foods like rice or potatoes afterward can lower their GI slightly, thanks to the formation of resistant starch.
The practical takeaway
The glycemic index is a useful reference point, but not the only one that matters when choosing what to eat. A full picture of a meal’s effect on blood sugar depends not just on how fast a given food’s carbs are absorbed, but on portion size, what else is on the plate, and overall diet balance. The simplest way to use GI isn’t as a strict rule, but as one extra factor when picking a side dish, bread, or snack — especially for anyone trying to avoid sharp swings in energy and hunger during the day.
